How the calculation works
The calculator applies two simple formulas depending on which direction you want to plan:
Bedtime from wake time:
Bedtime = Wake time − (N × 90 min) − 14 min
Wake time from bedtime:
Wake time = Bedtime + 14 min + (N × 90 min)
Where N is the number of complete cycles: 4 (6 h total sleep), 5 (7.5 h), or 6 (9 h). The 14-minute sleep onset latency (SOL) is subtracted from or added to your plan because the clock starts when you get into bed, not when you actually fall asleep.
What happens inside each 90-minute cycle
Each cycle moves through four stages in sequence. Stages N1 and N2 are light sleep, during which your muscles relax and your brain begins to slow. Stage N3 is deep (slow-wave) sleep — the most physically restorative phase. The cycle ends with REM sleep, where vivid dreaming occurs and emotional memory processing takes place.
Waking during N3 causes sleep inertia: that heavy, disoriented grogginess that can last 20–30 minutes. Waking at the end of a cycle, during the light N1/N2 transition, is far gentler on your body and mind.
